When is the best time to take creatine?.

Whenever you will take it every day. Creatine saturates over weeks, so the daily total matters and the clock does not. Before or after, loading or not, and the one routine that fails.

When is the best time to take creatine?

The best time to take creatine is whenever you will reliably take it every day. Creatine does not work like caffeine, where timing changes the effect. It works by saturating your muscles over weeks, and only the daily total matters. There is a small amount of research suggesting after training is marginally better than before, but the difference is tiny compared to the cost of missing days. Consistency wins.

Quick answer
  • Timing does not meaningfully matter. Daily intake does.
  • Take 3 to 5g every day, including rest days.
  • If you want to optimise, take it with a meal or shake, near training. That is as far as the evidence goes.
  • Full muscle saturation takes about four weeks at 5g a day, or one week at 20g a day (a loading phase, which is optional).

Why does creatine timing not matter?

Because creatine is stored, not used up. Your muscles hold a pool of it and a daily dose keeps that pool topped up. Whether the dose lands at 7am or 10pm, it goes into the same pool. What you feel during a session is the state of the pool, not the dose you took an hour earlier. This is why a pre-workout that you take only on training days is a poor way to take creatine: you are missing three or four days a week.

4wk

to reach full saturation at 5g a day. After that, 3 to 5g a day maintains it. Miss a week and you lose a little. Miss a month and you are back to baseline.

Before or after training?

A handful of studies have compared the two and found a very small edge for after training, probably because blood flow to the muscle is higher and there is often a meal or shake alongside it. Others found no difference at all. The honest reading is: if you have a routine that always happens after training, use it. If your routine is a pre-workout scoop, that is fine too. Do not chase the margin; chase the habit.

Timing options
Routine Works? Note
In a pre-workout, training days only Partly You miss rest days. Fix: take the pre-workout on rest days too, any time.
In a pre-workout, every day Yes This is how Flow State is meant to be used. Rest days included.
Post-workout shake Yes Possibly a tiny edge. Still needs rest days covered.
With breakfast, every day Yes The easiest habit for most people.
"When I remember" No The only timing that genuinely fails.

Should you do a loading phase?

You can, but you do not need to. Loading means 20g a day, split into four doses, for five to seven days, then 3 to 5g a day. It gets you to full saturation in a week instead of a month. The downsides are stomach upset for some people, a more noticeable water gain, and using four times as much powder. For fighters in particular, the faster water swing is a reason to skip it. Five grams a day and patience gets you to the same place.

Does creatine need to be taken with carbs?

Carbohydrate and protein raise insulin, and insulin helps muscle take creatine up, so a dose with a meal is absorbed slightly better than one in plain water on an empty stomach. It is a small effect. If your creatine comes in a pre-workout with water, it still works; it just gets there a touch slower. Do not turn it into a rule that stops you taking it.

The routine that works
01
Pick one anchor

Breakfast, the pre-workout scoop, the post-training shake. Something that already happens every day.

02
3 to 5g, every day

Rest days, holidays, injury weeks. The pool does not know it is a rest day.

03
Monohydrate

Every other form costs more and has less evidence. Micronised mixes better; that is the only upgrade worth having.

04
Judge at a month

That is how long saturation takes. Anything you feel before then is placebo or the beta-alanine.

For fighters

The only time timing does matter is the week before a weigh-in, when you may want to pause creatine to drop water. That is a separate topic and there is a full guide to it.

Creatine does not care what time it is. It cares that you took it.

Should I take creatine on rest days?

Yes. This is the most important answer on the page. Rest days are half the week, and skipping them halves your intake.

Can I take creatine at night?

Yes. It is not a stimulant and does not affect sleep. If bedtime is the routine you keep, use it.

Does creatine go off in water?

It slowly breaks down into creatinine once mixed, over hours rather than minutes. Mix it and drink it. Do not pre-mix a day's worth in the morning.
