Tart cherry for muscle soreness: what the research says.
Montmorency tart cherry has more research than any botanical for next-day soreness and recovery of strength, plus a small sleep benefit. The trials, the dose and how to take it.
Tart cherry is one of the few botanicals with consistent evidence for how sore you feel after hard training. Across more than a dozen trials in runners, cyclists, footballers and lifters, Montmorency tart cherry taken for several days around a hard session reduced next-day soreness, helped strength recover faster, and in some studies improved sleep. It is not a painkiller and it will not make a hard session easy. It makes tomorrow's session more likely to happen.

What is in tart cherry that does this?
Montmorency cherries are unusually rich in anthocyanins, the pigments that make them dark red, along with other polyphenols. Those compounds are what the research focuses on. The concentration matters: a 50:1 extract means 50g of cherry went into every gram of powder, which is how 480mg of extract can match a glass of concentrate. Sweet cherries, cherry flavouring and "cherry juice drink" contain little or none of it.

Why does it matter for fighters specifically?
Because the problem tart cherry addresses is the problem that decides a camp. Sparring on Monday means nothing if you are too sore to move properly on Tuesday. The research is not about making you stronger. It is about the gap between sessions being smaller, so the second session happens at full quality. For someone training twice a day, that compounds over eight weeks into a lot of extra good sessions.
How should you take tart cherry?
Every protocol that worked loaded it for several days before the hard session. Taking it after the damage is done is late. Make it a daily habit through camp.
Tart cherry is a natural source of melatonin and the sleep trials dosed it in the evening. If you train at night, a post-session scoop before bed covers soreness and sleep together.
Juice works but it is a lot of sugar and a lot of volume. A standardised extract gives the same active dose without either.

Does tart cherry blunt muscle growth?
There is a theoretical concern that reducing the inflammatory response to training might reduce adaptation. The tart cherry trials to date have not found that, and the doses used are far gentler than the high-dose painkillers where the concern started.
Can I just drink cherry juice?
Yes, if it is Montmorency concentrate and you drink it daily. Around 30ml of concentrate or 250ml of juice, twice a day, is what the trials used. It is a lot of sugar for a fighter watching weight.
Is tart cherry legal for tested athletes?
Yes. It is a food. It appears nowhere on any prohibited list.
